Clamshell (Band)
The banded clamshell is a side-lying glute isolation exercise that uses a resistance band around the thighs to target the gluteus medius and minimus. It suits lifters looking to strengthen hip abduction and external rotation, particularly for glute development and hip stability.

How to do the Clamshell (Band)
- Lie on your side with hips and knees bent to roughly 90 degrees, and place a resistance band around both thighs just above the knees.
- Stack your hips and shoulders vertically, keeping your feet together throughout the movement.
- Brace your core and keep your pelvis stable as you rotate your top knee upward as far as comfortable while maintaining foot contact.
- Pause briefly at the top with maximum separation between your knees.
- Lower your top knee back to the starting position with control and repeat for the prescribed reps before switching sides.
Form tips
- Keep your hips stacked and prevent your pelvis from rolling backward as you open your knee to ensure the glutes do the work.
- Focus on external rotation from the hip rather than simply lifting the knee by maintaining tension in the glutes throughout.
- Use a band tension that allows controlled movement without compensating through your lower back or torso.
Common mistakes
- Rolling the hips backward during the movement reduces glute activation and shifts tension to the lower back.
- Separating the feet or lifting the top foot decreases the isolation of the gluteus medius and reduces exercise effectiveness.
- Using momentum or bouncing at the top prevents consistent tension on the glutes and limits strength gains.
Sets and reps
Perform 3 to 4 sets of 15 to 20 reps per side for hypertrophy, or 2 to 3 sets of 10 to 15 reps with heavier band resistance for strength.

- Where should I feel the banded clamshell?
- You should feel the exercise primarily in the side of your hip and upper glute area where the gluteus medius is located. If you feel it in your lower back or hip flexors, check that your pelvis stays stable and your hips remain stacked.
- What resistance band should I use for clamshells?
- Start with a light to medium resistance band that allows you to complete 15 to 20 controlled reps while maintaining proper form. Progress to heavier bands once you can perform sets without compensating through your hips or torso.
- How do clamshells help with squats and deadlifts?
- Clamshells strengthen the gluteus medius, which stabilizes the hips and prevents knee valgus during compound movements. Improved hip stability from clamshells can help maintain proper knee tracking and reduce compensations in squats and deadlifts.
