Decline Bench Press (Dumbbell)

The decline bench press with dumbbells is a pressing movement performed on a decline bench to emphasize the lower portion of the chest. It suits lifters looking to develop the lower pectorals with greater range of motion and unilateral control than a barbell allows.

How to do the Decline Bench Press (Dumbbell)

  1. Secure your feet under the leg supports and lie back on a decline bench set to 15-30 degrees, holding a dumbbell in each hand at chest level.
  2. Position the dumbbells at the sides of your chest with palms facing forward and elbows at roughly 45 degrees from your torso.
  3. Press both dumbbells upward in a slight arc until your arms are fully extended above your lower chest.
  4. Lower the dumbbells under control back to the starting position at chest level, maintaining tension throughout the descent.
  5. Repeat for the prescribed number of repetitions, keeping your shoulder blades retracted and core engaged throughout.

Form tips

  • Keep your shoulder blades pulled back and down throughout the movement to protect your shoulders and maintain a stable pressing platform.
  • Press the dumbbells up and slightly back toward your head so they finish over your lower chest rather than your face.
  • Maintain a controlled tempo on the lowering phase rather than dropping the weights, as this builds more muscle and reduces injury risk.

Common mistakes

  • Flaring elbows out to 90 degrees from the torso places excessive stress on the shoulder joints and reduces chest activation.
  • Bouncing the dumbbells off the chest or using momentum eliminates tension on the target muscles and increases injury risk.
  • Pressing straight up instead of in an arc toward the lower chest shifts emphasis away from the lower pectorals and creates an inefficient bar path.

Sets and reps

For strength, perform 3-5 sets of 4-6 reps with heavier weight; for hypertrophy, use 3-4 sets of 8-12 reps with moderate weight.

Frequently asked questions

What angle should the decline bench be set at?
A decline angle of 15-30 degrees is optimal for targeting the lower chest. Steeper angles shift more emphasis to the shoulders and reduce chest engagement.
Is decline dumbbell press better than flat bench for lower chest?
Decline pressing does place more emphasis on the lower pectoral fibers due to the angle of resistance. However, flat pressing still works the entire chest effectively, so both movements have value in a complete program.
How do I safely get into position with heavy dumbbells?
Sit on the bench with the dumbbells on your thighs, then lie back as you bring them to your chest in one smooth motion. Alternatively, have a spotter hand you the dumbbells once you are secured on the bench.
