Hang High Pull (Barbell)

The hang high pull is an explosive barbell movement that develops power in the shoulders and upper back by combining a hip extension with an aggressive upright pull. It suits lifters looking to build explosive strength in the deltoids and trapezius while improving athletic performance.

How to do the Hang High Pull (Barbell)

  1. Stand holding a barbell at hip height with an overhand grip slightly wider than shoulder-width, knees slightly bent.
  2. Hinge at the hips to lower the bar to mid-thigh while keeping your back flat and shoulders over the bar.
  3. Explosively extend your hips and knees to drive the bar upward with momentum.
  4. As the bar rises, pull it vertically toward your chest by driving your elbows high and out to the sides.
  5. Allow the bar to reach chest level with elbows above the bar, then control it back to the hang position.
  6. Reset your posture between reps to maintain proper positioning throughout the set.

Form tips

  • Initiate the movement with a powerful hip extension rather than pulling with your arms first to maximize power transfer.
  • Keep the bar close to your body throughout the pull to maintain an efficient vertical bar path.
  • Drive your elbows high and wide rather than pulling backward to properly engage the deltoids and trapezius.

Common mistakes

  • Pulling with the arms too early: this reduces power generation from the hips and limits the weight you can move effectively.
  • Letting the bar swing away from the body: this creates a longer, less efficient bar path and reduces force application.
  • Using excessive weight that prevents explosive movement: this turns the exercise into a slow grind and defeats the purpose of developing power.

Sets and reps

For power development, perform 3 to 5 sets of 3 to 5 reps with moderate weight and maximal speed, while hypertrophy-focused training typically uses 3 to 4 sets of 6 to 10 reps with controlled explosiveness.

Frequently asked questions

What is the difference between a hang high pull and a hang clean?
The hang high pull focuses on the upward pulling motion with elbows driving high and does not include catching the bar in a front rack position. The hang clean requires you to drop under the bar and catch it on your shoulders, making it a more technical full-body movement.
Where should the bar start in the hang position?
The bar typically starts at mid-thigh level, though some variations begin higher at the hip or lower just below the knee. Mid-thigh is most common as it allows optimal power generation while maintaining proper positioning.
Should I use straps for hang high pulls?
Straps can be helpful when grip strength limits your ability to move appropriate weight explosively, allowing you to focus on power development. However, training without straps periodically helps maintain grip strength as a supporting quality.
