Hip Thrust (Barbell)

The barbell hip thrust is a loaded hip extension exercise performed with the upper back supported on a bench, targeting the glutes through a full range of motion. It suits lifters at all levels seeking to build glute strength and size with heavy, progressive loading.

How to do the Hip Thrust (Barbell)

  1. Position your upper back against a bench with a barbell over your hips, feet flat on the floor at knee width, knees bent to approximately 90 degrees.
  2. Brace your core and drive through your heels to lift the barbell by extending your hips upward.
  3. Continue until your torso and thighs form a straight line from shoulders to knees, squeezing your glutes at the top.
  4. Lower the barbell under control by bending at the hips until your glutes near the floor, then repeat for the prescribed reps.

Form tips

  • Keep your chin tucked and ribs down throughout the movement to maintain a neutral spine and prevent hyperextension of the lower back.
  • Drive your knees slightly outward as you thrust upward to maintain proper alignment and maximize glute activation.
  • Position the barbell in the crease of your hips and use padding if needed, ensuring the bar stays stable and does not roll during the movement.

Common mistakes

  • Hyperextending the lower back at the top: this shifts tension away from the glutes and places unnecessary stress on the lumbar spine.
  • Letting the knees cave inward during the thrust: this reduces glute engagement and can stress the knee joints.
  • Pushing through the toes instead of the heels: this shifts emphasis to the quadriceps rather than maximizing glute activation.

Sets and reps

For strength, perform 3 to 5 sets of 3 to 6 reps with heavier loads; for hypertrophy, use 3 to 4 sets of 8 to 12 reps with moderate weight.

Frequently asked questions

Where should the barbell sit during hip thrusts?
The barbell should rest in the crease where your hips bend, directly over your hip bones. Using a pad or towel can reduce discomfort without affecting the exercise mechanics.
How high should the bench be for barbell hip thrusts?
A standard flat bench around 16 inches high works well for most lifters. Your shoulder blades should rest comfortably on the bench with your upper back supported while your feet remain flat on the floor.
Should my feet be close or far from the bench?
Position your feet so that your shins are vertical when your hips are fully extended at the top. This typically places your feet 12 to 18 inches from the bench, but adjust based on your leg length and comfort.
