Zercher Squat (Barbell)

The Zercher squat is a barbell squat variation where the bar is held in the crooks of the elbows rather than on the back or front of the shoulders. It emphasizes the quadriceps and glutes while also challenging core stability and upper back strength.

How to do the Zercher Squat (Barbell)

  1. Set a barbell in a rack at about waist height and position yourself so the bar rests in the crook of both elbows with your arms bent and hands clasped together.
  2. Lift the bar out of the rack by standing up, then step back and position your feet shoulder-width apart with toes slightly turned out.
  3. Brace your core and keep your chest upright as you descend by bending at the hips and knees simultaneously.
  4. Lower until your thighs are at least parallel to the ground or as deep as your mobility allows while maintaining a neutral spine.
  5. Drive through your midfoot and heels to stand back up, keeping the bar secure in your elbows throughout the movement.

Form tips

  • Keep your elbows high and pulled back toward your ribs to prevent the bar from sliding down your forearms.
  • Maintain an upright torso by actively bracing your core and avoiding excessive forward lean.
  • Position the bar deep in the elbow crease and squeeze your hands together to create a stable shelf for the weight.

Common mistakes

  • Letting the elbows drop forward causes the bar to roll down the forearms and pulls you forward out of position.
  • Rounding the upper back under load reduces core stability and increases injury risk to the spine.
  • Setting up with the bar too high on the forearms rather than deep in the elbow crease creates instability and discomfort.

Sets and reps

For strength, perform 3 to 5 sets of 3 to 6 reps with heavier weight; for hypertrophy, use 3 to 4 sets of 8 to 12 reps with moderate weight.

Frequently asked questions

How do I protect my arms during Zercher squats?
Wrap a barbell pad, towel, or resistance band around the bar where it contacts your elbows to reduce discomfort. Over time, your arms will adapt to the pressure, but padding helps during the initial learning phase.
Should I use a front squat or Zercher squat?
The Zercher squat is useful when front rack mobility is limited or when you want additional core and upper back demand. Front squats allow heavier loading and are more specific for Olympic lifting, while Zerchers offer unique carryover to strongman and functional strength.
Why does the Zercher squat feel harder than back squats?
The bar position in the Zercher squat creates a longer moment arm that increases demand on the core and upper back to maintain posture. This limits the weight you can use compared to back squats, making the movement more technically challenging even with lighter loads.
