Biceps Curl (Band)

The biceps curl with a resistance band is an isolation exercise that targets the biceps brachii by flexing the elbow against elastic resistance. It suits lifters seeking a portable alternative to free weights or those wanting constant tension throughout the range of motion.

How to do the Biceps Curl (Band)

  1. Stand with both feet on the center of the band, positioning your feet hip-width apart for stability.
  2. Grasp one end of the band in each hand with palms facing forward and arms fully extended at your sides.
  3. Keep your elbows pinned to your sides and curl both hands toward your shoulders by flexing at the elbow.
  4. Squeeze your biceps at the top of the movement when your hands reach shoulder height.
  5. Lower your hands back to the starting position under control, resisting the band tension throughout the descent.

Form tips

  • Keep your elbows stationary at your sides throughout the entire movement to isolate the biceps and prevent shoulder involvement.
  • Maintain tension in the band at the bottom position by avoiding full elbow lockout to keep constant load on the muscle.
  • Control the descent for 2 to 3 seconds rather than letting the band snap your arms down to maximize time under tension.

Common mistakes

  • Swinging the torso or leaning back to lift the band: this shifts work away from the biceps to momentum and reduces muscle activation.
  • Allowing the elbows to drift forward during the curl: this recruits the front deltoids and diminishes biceps isolation.
  • Using a band with too much resistance that forces partial reps: this limits range of motion and reduces the effectiveness of the exercise.

Sets and reps

For hypertrophy, perform 3 to 4 sets of 10 to 15 reps with moderate band tension, and for strength, use 3 to 5 sets of 6 to 8 reps with heavier resistance.

Frequently asked questions

How do I choose the right band resistance for biceps curls?
Select a band that allows you to complete your target reps with good form while feeling significant tension in the last few repetitions. If you cannot maintain elbow position or must swing to complete reps, the resistance is too high.
Should I stand on the band with one foot or two feet?
Using both feet provides a stable base and consistent resistance throughout the movement. Standing on the band with one foot can create an uneven pull and compromise your balance during the exercise.
How does band tension differ from dumbbells for biceps curls?
Bands provide increasing resistance as they stretch, creating maximum tension at the top of the curl where the biceps are fully contracted. Dumbbells provide constant load throughout the range but may feel heaviest in the mid-range due to leverage changes.
