Close Grip Bench Press (Barbell)

The close grip bench press is a barbell pressing movement performed with a shoulder-width grip to shift emphasis toward the triceps and inner chest. It suits lifters looking to build lockout strength for the standard bench press or to develop tricep mass with a compound movement.

How to do the Close Grip Bench Press (Barbell)

  1. Lie on a flat bench and grip the barbell with hands shoulder-width apart, directly above your shoulders.
  2. Unrack the bar and position it over your chest with arms fully extended and elbows slightly tucked.
  3. Lower the bar in a controlled manner to your lower chest or sternum, keeping your elbows at roughly a 45-degree angle to your torso.
  4. Press the bar back up along the same path until your arms are fully extended, focusing on tricep engagement throughout the movement.
  5. Maintain tension in your upper back and keep your shoulder blades retracted throughout the entire set.

Form tips

  • Keep your grip no narrower than shoulder-width to avoid excessive stress on the wrists and elbows.
  • Tuck your elbows slightly rather than flaring them wide to maximize tricep activation and protect your shoulders.
  • Drive your upper back into the bench throughout the press to maintain a stable base and prevent shoulder rounding.

Common mistakes

  • Gripping too narrow places excessive strain on the wrists and reduces pressing power without additional benefit.
  • Flaring the elbows out wide shifts emphasis away from the triceps and increases shoulder impingement risk.
  • Bouncing the bar off the chest uses momentum instead of muscular control and increases injury risk to the sternum and shoulders.

Sets and reps

For strength, perform 3 to 5 sets of 3 to 6 reps with heavier weight, and for hypertrophy, use 3 to 4 sets of 8 to 12 reps with moderate weight.

Frequently asked questions

How close should my grip be on close grip bench press?
Your hands should be approximately shoulder-width apart, not narrower. A grip that is too narrow increases wrist and elbow strain without providing additional tricep activation.
Does close grip bench press work chest or triceps more?
Close grip bench press emphasizes the triceps more than a standard bench press while still engaging the chest, particularly the inner and lower portions. The narrower grip and tucked elbow position shift the load distribution toward the triceps throughout the movement.
Can I use close grip bench press to improve my regular bench press?
Yes, close grip bench press strengthens the lockout portion of the standard bench press by building tricep strength. It is commonly used as an accessory movement to address weaknesses in the top half of the pressing range.
