Concentration Curl (Dumbbell)

The concentration curl is a single-arm dumbbell exercise performed seated, with the working elbow braced against the inner thigh to isolate the biceps. It suits lifters who want to maximize biceps activation by minimizing momentum and stabilizer involvement.

How to do the Concentration Curl (Dumbbell)

  1. Sit on a bench with feet wide apart and hold a dumbbell in one hand, letting your arm hang straight down.
  2. Lean forward slightly and brace the back of your upper arm against your inner thigh, just above the elbow.
  3. Curl the dumbbell upward by bending at the elbow, keeping your upper arm stationary against your thigh.
  4. Squeeze at the top when your forearm is vertical, then lower the dumbbell under control to the starting position.
  5. Complete all reps on one arm before switching to the other.

Form tips

  • Keep your upper arm pressed firmly into your thigh throughout the entire movement to prevent shoulder or torso involvement.
  • Rotate your pinky slightly outward at the top of the curl to maximize biceps contraction.
  • Lower the weight for a full two seconds on each rep to maintain tension and prevent swinging.

Common mistakes

  • Lifting the elbow off the thigh during the curl reduces isolation and allows momentum to assist the movement.
  • Using too much weight forces you to lean back or twist your torso, shifting tension away from the biceps.
  • Curling past vertical or leaning the dumbbell inward at the top reduces peak contraction and can strain the wrist.

Sets and reps

For hypertrophy, perform 3 to 4 sets of 8 to 12 reps per arm; for strength, use 3 to 5 sets of 5 to 8 reps with heavier weight.

Frequently asked questions

Should my elbow be braced above or below the knee?
Brace your upper arm against your inner thigh, a few inches above the knee. This position provides stable support without restricting your range of motion.
Is the concentration curl better than a standing curl for biceps growth?
The concentration curl offers better isolation by eliminating momentum, which can increase biceps activation. Both exercises are effective, but concentration curls are useful when strict form and peak contraction are priorities.
Can I do concentration curls standing instead of sitting?
Standing concentration curls are possible by hinging at the hips and bracing your elbow on your thigh, but sitting provides more stability. The seated version is generally preferred for maintaining strict form throughout the set.
