Pallof Press (Cable)

The Pallof press is an anti-rotation core exercise performed by pressing a cable handle away from your chest while standing perpendicular to the machine, forcing your abs and obliques to resist rotational forces. It suits lifters of all levels who want to build core stability and rotational strength without spinal flexion.

How to do the Pallof Press (Cable)

  1. Set the cable pulley to chest height and attach a D-handle or rope attachment.
  2. Stand perpendicular to the machine with feet shoulder-width apart, grasping the handle with both hands at the center of your chest.
  3. Step away from the machine to create tension in the cable, positioning yourself far enough that the weight is suspended.
  4. Brace your core and press the handle straight out in front of you until your arms are fully extended, resisting the pull toward the machine.
  5. Hold the extended position briefly, then bring the handle back to your chest with control.
  6. Complete all reps on one side, then turn around to work the opposite side.

Form tips

  • Keep your hips and shoulders square to the front throughout the movement, not allowing them to rotate toward the cable.
  • Maintain a rigid torso by bracing your abs as if preparing for a punch, avoiding any side bending or twisting.
  • Press the handle in a perfectly straight line away from your chest rather than letting it drift toward or away from the machine.

Common mistakes

  • Allowing the torso to rotate toward the cable reduces anti-rotation demand and defeats the primary purpose of the exercise.
  • Standing too close to the machine decreases cable tension and makes it easier to compensate with poor posture.
  • Using too much weight forces compensation through the hips and shoulders rather than maintaining true core stability.

Sets and reps

For core stability and strength, perform 3 to 4 sets of 8 to 12 reps per side with a weight that challenges your ability to resist rotation without compromising form.

Frequently asked questions

What weight should I use for Pallof press?
Start with a light weight that allows you to maintain perfect posture without any torso rotation, typically 10 to 30 pounds for most lifters. The goal is anti-rotation stability rather than moving heavy weight, so prioritize control over load.
Should I do Pallof press on both sides?
Yes, you must perform equal reps on both sides by turning around to face the opposite direction between sets. This ensures balanced core development and addresses any asymmetries in rotational stability.
How far should I stand from the cable machine?
Stand far enough that the weight stack is fully lifted and there is constant tension throughout the movement, typically 2 to 4 feet from the pulley. If you stand too close, the cable angle reduces the anti-rotation challenge significantly.
