Incline Chest Fly (Dumbbell)

The incline chest fly is an isolation exercise performed with dumbbells on an incline bench, emphasizing the upper portion of the pectorals through a wide arc of motion. It suits lifters looking to develop chest width and target the clavicular head of the pectoralis major.

How to do the Incline Chest Fly (Dumbbell)

  1. Set an adjustable bench to a 30-45 degree incline and sit with a dumbbell in each hand resting on your thighs.
  2. Lie back and press the dumbbells up to arm's length above your chest with palms facing each other and a slight bend in your elbows.
  3. Lower the dumbbells out to your sides in a wide arc, maintaining the elbow bend and keeping your upper arms perpendicular to your torso.
  4. Descend until you feel a stretch across your chest, keeping your shoulder blades retracted against the bench.
  5. Reverse the motion by squeezing your chest to bring the dumbbells back together along the same arc until they meet above your chest.

Form tips

  • Maintain a fixed elbow angle throughout the movement rather than bending or straightening your arms, which would turn the fly into a press.
  • Keep your shoulders pulled back and down into the bench to protect the shoulder joint and maximize chest engagement.
  • Control the descent and avoid letting the dumbbells drop below chest level, as excessive stretch under load can stress the shoulder capsule.

Common mistakes

  • Straightening the arms at the bottom turns the fly into a pressing motion and reduces the isolation effect on the chest.
  • Using too much weight forces you to bend the elbows excessively and recruit the triceps, defeating the purpose of an isolation exercise.
  • Allowing the shoulders to roll forward off the bench shifts tension away from the chest and increases shoulder injury risk.

Sets and reps

For hypertrophy, perform 3-4 sets of 10-15 reps with moderate weight and controlled tempo, while strength-focused training is less common for this isolation movement.

Frequently asked questions

What incline angle is best for upper chest development?
A 30-45 degree incline effectively targets the upper chest while maintaining good shoulder mechanics. Angles steeper than 45 degrees shift more emphasis to the anterior deltoids and away from the chest.
How is an incline fly different from an incline press?
The fly maintains a fixed elbow angle and moves the weights in an arc out to the sides, isolating the chest through horizontal adduction. The press involves bending and straightening the elbows, which recruits the triceps and front deltoids as primary movers.
Should the dumbbells touch at the top of the movement?
The dumbbells should come close together or lightly touch directly above your chest to achieve full contraction of the pectorals. Stopping short of this position reduces the range of motion and leaves tension on the table.
