Lateral Walk (Band)

The lateral walk with a resistance band is a glute activation exercise that involves stepping sideways against band tension placed around the ankles or knees. It suits lifters looking to strengthen the gluteus medius and improve hip stability for better performance in compound movements.

How to do the Lateral Walk (Band)

  1. Place a resistance band around your ankles or just above your knees and stand with feet hip-width apart.
  2. Push your hips back slightly and bend your knees into a quarter squat position with your chest up.
  3. Step laterally to one side with your lead foot, maintaining tension in the band throughout the movement.
  4. Follow with your trailing foot, stopping before your feet come together to keep constant tension on the band.
  5. Continue stepping sideways for the desired number of reps, then reverse direction to return.

Form tips

  • Keep your knees pressed outward against the band throughout the entire movement to maintain glute engagement.
  • Maintain the quarter squat position with your torso upright rather than standing tall between steps.
  • Take controlled steps wide enough to feel tension but not so wide that your knees collapse inward.

Common mistakes

  • Allowing the knees to cave inward reduces glute activation and places unnecessary stress on the knee joint.
  • Standing too upright between steps decreases tension on the glutes and turns the movement into a hip flexor exercise.
  • Bringing the feet too close together between steps releases band tension and eliminates continuous time under tension.

Sets and reps

For activation before main lifts, perform 2-3 sets of 10-15 reps per direction; for hypertrophy as an accessory movement, use 3-4 sets of 15-20 reps per direction with a heavier band.

Frequently asked questions

Should I place the band around my ankles or knees?
Ankle placement creates more resistance and requires greater stability, making it more challenging. Knee placement is easier to control and better for beginners or activation work before heavy lifts.
How wide should I step during lateral band walks?
Step wide enough that you feel moderate tension in your glutes but can still control your knee position without them caving inward. This is typically 6-12 inches depending on band resistance and your strength level.
Can I do lateral band walks on leg day or should they be separate?
Lateral band walks work well as an activation exercise before squats and deadlifts or as a finisher after your main leg work. They create minimal fatigue, so they can be performed multiple times per week without interfering with recovery.
